HIP MOBILITY

The hip flexors, together with the other ‘core’ muscles of the torso and glutes, play an important role in stabilising the pelvis and spine.
They’re also strong muscles that are used in explosive activities like running and jumping. ….

There are over 20 muscles that cross the hip.The abductors (in the outside thigh), hip flexors (in the front), and adductors (in the inner thigh) are just a few of these muscles  but they’re typically overlooked in strength training programmes.

The hip abductors

When we step out of a car or hop to the side, we use these muscles to move our leg away from the midline of the body.
We can lessen knee valgus (which causes a ‘knock-kneed’ appearance), improve our balance and sporting performance, and prevent unpleasant ailments like patellofemoral pain syndrome and iliotibial band syndrome by training these muscles.

The hip flexors

These muscles are crucial for important parts of motion, such as our capacity to kick, bend, and run, because they are placed near the front of the hip.
They might get tight and produce discomfort or pain if we sit for long periods of time.

To all of you who spend your days glued to a screen, I have a whole new appreciation and compassion for your plight. In my own struggles and setbacks with this lifestyle, I've discovered things that have proven to be great lifesavers:

1. Workout first thing in the morning. Screen time drains you so much, and you end up to too exhausted at the end of the day to put it off any longer.

2. Hydrate hydrate hydrate! Can’t stress this enough. Not drinking enough water throughout the day can end in total mind fog.

3. Stand up every 30 minutes and walk around the office. Use headphones whenever you take a call and use this time to do a few laps. Not only does working standing up not overtax the brain, it has the added benefit of burning 80-100 calories an hour, improving blood flow, alleviating back pain, strengthening muscles, and actually boosting productivity.

4. Take regular 5 to 10 minutes breaks to snack on healthy food. Not only will this stop you from over eating but will also stop cravings which in turn will help you keep those few extra pounds at bay.

Many people in the fitness and bodybuilding communities still believe that cardio training interferes with muscle building.

Cardio and strength training can have a negative impact on each other, but only if they are combined in an unbalanced manner that contradicts the actual training goal.
When half of a bodybuilder’s workouts consist of excessive cardio training, he or she will not achieve optimal training results.

You get a lot of bang for your buck with pistol squats.
Pistols build tremendous strength in your entire lower body (quads, hamstrings, glutes, hip flexors, calves, etc.), as well as your abs and lower back. Practicing pistols will also improve your flexibility, balance, and overall body control.
Due to the intensity of each rep, you don’t need to do a lot of them to feel the effects.
For this reason, pistols are the perfect exercise for anyone who doesn’t have a lot of time to devote to their fitness regimen.
Furthermore, you don’t need a gym, squat rack, or even weights to do pistol squats.
Few exercises can provide similar benefits without the need for anything more than a small amount of floor space.

How to:

With your foot flat on the floor, your heel planted, and your free leg held nearly straight out in front of you, descend under complete control until your hamstring touches your calf.
Do not bounce; pause for a second and get back up. Be careful not to wrench your knee. Don’t let it bow in or extend forward too much.
 
Very important here – The tenser your muscles are, the more strength you will display and build.

Instead of going down by yielding to the gravity, actively pull yourself down while still staying braced and tight.

When to Stretch

As most of you may know, it is important to stretch both before and after exercise.
But when else should we stretch and what type of stretching is best for a particular purpose?
Here are some suggestions for when to use the different types of stretches:
For warming up, dynamic stretching is the most effective, while for cooling-down, static, passive, or PNF stretching is best. For improving range of movement, try PNF and active isolated stretching; for rehabilitation, a combination of PNF, isometric, and active stretching will give the best results.

So when else should we stretch?
Stretch periodically throughout the entire day. Its is a great way to keep loose and to help ease the stress of everyday life.

Sequence

When starting a stretching program it is a good idea to start with a general range of stretches for the entire body, instead of just a select few.
The idea of this is to reduce overall muscle tension and to increase the mobility of our joints and limbs.
The next step should be to increase overall flexibility by starting to extend the muscles and tendons beyond their normal range of movement. Following this,we work on specific areas that are tight or important for our particular sport.
Once we have advanced beyond improving our overall flexibility and are working on improving the range of movement of specific muscles, or muscle groups, it is important to isolate those muscles during our stretching routines.
To do this,concentrate on only one muscle group at a time.

Hold, Count, Repeat

For how long should I hold each stretch?
How often should I stretch?
For how long should I stretch?


“For how long should I hold each stretch?”
This question causes most conflict.Some text will tell us that as little as 10 seconds is enough. This is a bare minimum: 10 seconds is only just enough time for the muscles to relax and start to lengthen.
For any real benefit to our flexibility we should hold each stretch for at least 20-30 seconds.


“How often should I stretch?”
The beginner should stretch each muscle group 2-3 times. However, if we are involved at a more advanced level in our sport we should stretch each muscle group 3-5 times.


“For how long should I stretch?”
For the beginner, about 5-10 minutes is enough, and for the professional athlete, anything up to two hours. If we feel that we are somewhere between the beginner and the professional, we should adjust the time we spend stretching accordingly.

Please do not be impatient with stretching. Nobody can get fit in a couple of weeks, so do not expect miracles from a stretching routine.
Looking long term, some muscle groups may need a minimum of three months of intense stretching to see any real improvement.
So stick with it- it is well worth the effort.

Posture

Posture, or alignment, while stretching is one of the most neglected aspects of flexibility training.
It is important to be aware of how crucial it can be to the overall benefits of our stretching.
Bad posture and incorrect technique can cause imbalances in the muscles that can lead to injury, while proper posture will insure that the targeted muscle group receives the best possible stretch.

  • Place your right foot on the edge of the bed and kneel on the opposite leg.
    Keep your glutes engaged and torso up nice and tall.
    Push your hips forward making sure your upper body is in a straight line.

Lower Back and Sides

  • Kneel on the ground and raise one arm. Then rotate your shoulders and middle back while looking upwards. Keep your arm pointing straight upwards and follow your hand with your eyes. This will help to further extend the stretch into your neck. Hold the stretch position for a minimum of 20 seconds and then repeat with the opposite arm.
